VII. 3 Recommended Diet
A concrete, step-by-step dietary framework for the program's first days: observe first, then add a fixed meal rhythm and a short post-meal walk.
This chapter offers a concrete, progressive dietary framework for the program's first three days. On Day 1, we change nothing – we only record. On Day 2, we take a single step: maintain fixed meal times. On Day 3, we add two small elements: the hunger scale and a 10-minute post-meal walk. The diet is a general template – foods are freely interchangeable, protein and fiber goals are the fixed points. For each day, we also provide exact diary column references so the patient knows precisely where to enter each item.
The Logic of Dietary Progression – Why Small Steps?
The key message from Chapter 1 is that body weight regulation is a hormonal system, not a matter of willpower. This implies a dietary principle as well: if the program demands too many simultaneous changes, the organism responds with a stress reaction – cortisol[G] rises, insulin sensitivity[G] declines, microbiota[G] may be disrupted. Small, cumulative steps, by contrast, allow gradual hormonal system tuning without provoking an adaptive counterreaction.
The three-day dietary framework is therefore not a menu, but a structure: on Day 1, the patient maps their own usual eating pattern without judgment [141]. On Day 2, we give the body a single biological signal: fixed meal timing, which is the basis for circadian rhythm[G] synchronization. On Day 3, the hunger scale introduces awareness, and post-meal walking provides direct insulin sensitivity improvement.
The protein priority (≥25 g at breakfast) is not a diet rule, but biological targeting: breakfast protein stabilizes the leptin[G]-ghrelin[G] balance for the whole day, reduces midday hunger fluctuations, and moderates cravings. Fiber intake (observation on Day 2, conscious inclusion on Day 3) is a determinant of microbiota fermentation activity and satiety signal duration.
Meal Timing as a Circadian Signal
Day 2's single change – fixed meal timing – is not an aesthetic choice. The liver, pancreas, intestinal epithelium, and adipose tissue each have their own intrinsic circadian clocks, which synchronize to meal timing. If meals arrive at different times each day, these peripheral clocks desynchronize from the central (suprachiasmatic[G]) clock: insulin sensitivity declines, gut motility[G] becomes irregular, and microbiota daily oscillation is disrupted.
A fixed time ±30 minutes tolerance is sufficient for synchronization. It need not be minute-perfect – but deviation greater than 2–3 hours should be avoided. If the patient's usual breakfast time was around 8:00, this remains the target. The first step is not to change the food, but to maintain the time.
The 10-Minute Post-Meal Walk – the Simplest Insulin Sensitivity Improvement
Day 3's new element is a 10-minute walk after meals. This is not an exercise program – but exploiting a biological mechanism: skeletal muscle can take up glucose actively post-meal in an insulin-independent pathway (GLUT-4[G] translocation), directly reducing postprandial[G] glucose peaks. According to CGM[G]-studies, a 10-minute light walk after meals reduces post-meal glucose peaks by approximately 20–30% in insulin-resistant patients [2665].
Additionally, walking stimulates the gastrocolic reflex[G], which improves gut motility and nutrient availability for UltraBiome bacterial strains. The relationship between movement and microbiota is bidirectional: daily activity is itself one of the best predictors of microbiota diversity.
The 3-Day Detailed Dietary Framework
The daily plans below are general templates. Foods are freely interchangeable – protein and fiber goals are the fixed points. For each day, diary column references are provided so the patient knows exactly where each entry goes.
The patient maps their own eating pattern, introduces fixed meal rhythm, and experiences the direct effect of the hunger scale plus post-meal walk. A first measurable reference dataset is created for comparison in subsequent chapters.

Why ≥25 g protein at breakfast?
- Leucine-rich protein (eggs, Greek yogurt, chicken breast, legumes) activates secretion of CCK[G], GLP-1[G], and PYY[G] satiety hormones from the intestine, which stabilize fullness for 3–5 hours. The mTOR pathway plays primarily a role in anabolic processes (muscle synthesis), not directly in appetite center inhibition.
- Protein's thermic effect (TEF) is approximately 25–30%: a breakfast containing 25 g protein has a metabolism of ~60–75 kcal "burned" during digestion, directly moderating early insulin peaks.
- The Protein Leverage Hypothesis (Simpson & Raubenheimer, 2005) states the organism remains hungry until protein requirements are met – without calorie overconsumption.
Why fiber at every meal?
- Fermentable fiber (oats, legumes, apples, onions) stimulates L-cells in the intestine, which secrete GLP-1 and PYY satiety hormones.
- Fiber slows gastric emptying, makes glucose absorption more even, moderates insulin peaks – and with it, blood sugar crashes (dips), which are the main trigger for cravings 1–2 hours later.
- In Chapter 1, sufficient documentation of fiber intake is sufficient; gradual increases are tasks for Chapters 13 and 16.

The only task: observe and record. Document your usual diet precisely – without judgment. The data matters more than the change.

Important: On Day 3, the hunger scale should be recorded before every meal AND with a 2-hour follow-up value (e.g., "B:4→2h:3 / L:6→2h:4 / D:5"), because the book treats this as a CGM substitute. If entering into a single cell: it can also be copied in free-text format to column AP.
