This appendix gathers the concrete practical lists from chapters 4 and 5 so you can return to them easily.
C.1 Sleep hygiene 10-point checklist

The intervention point for the stress-microbiome axis is rarely a single daily practice — it is much more the return rhythm, meaning how quickly you can come back to physiological baseline from an acute stress moment. The templates below offer practices in three time packages (5, 15, 30 minutes). Whichever you pick, consistency matters more than intensity: 5 minutes daily over 6 weeks produces measurable HRV and cortisol changes, while a single 60-minute weekly session alone does not.
5-minute option
- 5 min 4-7-8 breathing or box breathing (4 sec in, 4 sec hold, 4 sec out, 4 sec rest)
- Morning upon waking or before bed
10-minute option

The "enough" movement quantity from a microbiome perspective is not identical to cardiovascular or muscle-development minimum thresholds. Advanced (regular exerciser)
WHO recommendation: 150–300 min moderate or 75–150 min intense aerobic + 2× strength per week, plus mindful movement (yoga, tai chi) optionally. Clinically more important: consistency over weeks and years, not weekly maximum.
C.4 Meal timing — TRE introduction
Time-restricted eating (TRE) is one of the cheapest and fastest microbiome modulators available: you do not have to change anything in your diet, only narrow the daily eating window. Studies show that even a 12-hour overnight fast (e.g., 7:00 PM to 7:00 AM) measurably increases Akkermansia muciniphila abundance. The 3-step protocol below (12:12 → 14:10 → 16:8) supports a gradual transition — do not jump from one step to the next in less than 2 weeks.
Beginner (12:12)
- Breakfast: 7:00

Minimal deviation from usual; the main benefit is eliminating post-evening snacking.
Intermediate (14:10)

General principles:
- During fast: water, herbal tea (no sugar), black coffee (in moderation) — calorie-free fluids
- The longest fast shouldn't be before sleep but include it (evening to morning)
- Before exercise: if intense workout planned, don't precede with 18+ hour fast
- During eating: full nutrient intake, not reduced calorie (unless a clinical goal)
Contraindications: eating disorder history, pregnancy and lactation, severe malnutrition, T1DM, childhood.
C.5 Hydration and daylight — circadian support
Two commonly underestimated levers are hydration and the timing of light exposure. Hydration status influences colonic mucus production and microbial transit time; light is the most important external zeitgeber of the circadian signal, directly synchronizing the daily rhythm of the gut microbiome. The two subsections below give concrete time-of-day recommendations — particularly useful for indoor workers and for people living at latitudes with short daylight windows.
Hydration
- Target: ~2–2.5 liters / day (varies with activity, climate)
- Morning upon waking: 1 glass of water (possibly with lemon)
- Between meals: regular
- 1–2 hours before bed: reduced (to avoid nocturnal urination)
- Coffee/tea: ~2–3 cups daily; more: consider caffeine-mediated stress increase
Daylight
- Within 1 hour of waking: 5–15 min outside in natural light
- Through window glass not the same — UV-filtered
- Midday: 10–15 min outside
- Late afternoon-evening light: regulates pre-bed melatonin
- Shift work: light therapy lamp (10,000 lux) upon waking
C.6 Travel and shift work — mitigation strategies
Sustained time-zone shifts and shift work are two settings where the circadian system enters conflict with itself — and the microbiome "absorbs" that conflict even if diet and lifestyle are otherwise fine. Full protection is unrealistic in these situations, but damage minimization is achievable. The two subsections below give concrete strategies: pre- and post-flight light and meal timing for crossing travel, and stability-focused weekly planning for shift work.
Jet lag (crossing time zones)
- 2–3 days before departure: shift sleep window toward destination time
- During flight: hydration, eat per destination time zone
- Upon arrival: immediately follow destination's day-night cycle (light, meals)
- Melatonin (1–3 mg): for short-term jet lag, consult a specialist
- Expected recovery: 1 day per 1 time zone shift
Shift work
- Within shifts: consistent sleep window (don't fluctuate week to week)
- Shift change: gradual transition (1 hour/day)
- Eating: at shift start and middle, not deep in the night
- Light exposure: natural or therapy lamp upon waking
- Microbiome-aware help: fiber-consistent diet, fermented foods, avoid UPF during night shift
C.7 Nature walk — weekly minimum
Weekly 1× 1+ hour in green setting:
- Park

The context should be restful — phones off or airplane mode, less structured activity.
